Two fiber reference approaches. The National Academies provides both an energy-based reference of 14 g per 1,000 calories and age- and sex-specific Adequate Intake (AI) values. These approaches can produce different results because one is based on estimated energy intake while the other is based on life stage and sex.

Step 1: BMR is estimated with the Mifflin–St Jeor equation, then multiplied by your activity level to estimate daily calorie needs. Step 2: fiber is calculated as daily calories × 14 ÷ 1,000, per the National Academies' Dietary Reference Intakes. This is an estimate, not medical advice — individual needs vary, and increasing fiber intake should generally be done gradually.

How this is calculated

This calculator works in two steps. First, it estimates your daily calorie needs using the Mifflin–St Jeor equation, a widely used method for estimating basal metabolic rate (BMR):

BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5

BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161

That BMR is multiplied by an activity factor to estimate total daily calorie needs. Then, fiber is calculated from that calorie estimate using the National Academies' reference value of 14 grams of fiber per 1,000 calories:

Why you'll see two fiber numbers

The 14g-per-1,000-calorie figure is one way the National Academies expresses fiber guidance — scaled to your estimated energy needs. The same source also publishes Adequate Intake (AI) values based on age and sex. These approaches can produce different results because one is based on estimated energy intake while the other uses an age- and sex-specific reference value. This calculator shows both for comparison.

Worked example

A 40-year-old male, 80 kg, 180 cm, moderately active, has an estimated BMR of 1,730 kcal. Multiplied by a moderate activity factor of 1.55, that's about 2,682 estimated daily calories. 2,682 × 14 ÷ 1,000 ≈ 37.5 g of fiber per day — close to, though not identical to, the DRI Adequate Intake of 38 g/day for men his age, since the two figures come from different calculation paths.

Frequently asked questions

Why don't the two fiber numbers match exactly?

The energy-based figure depends on your specific estimated calorie needs, which vary continuously with your weight, height, age, and activity level. The DRI Adequate Intake value is a flat number for your age and sex band, not adjusted for your individual calorie needs. They're built from the same underlying research but answer slightly different questions.

Why does this calculator only work for adults 19 and older?

The DRI fiber tables have a separate 14–18 age band with its own values, distinct from the 19–30 band this calculator uses. Starting at 19 keeps the calculator's results aligned with the DRI's adult reference groups without needing to introduce that separate teen category. Fiber recommendations for children and teens follow a different framework tied to age-specific growth needs, which this calculator doesn't cover.

Should I increase my fiber intake all at once?

Generally no — a sudden large increase in fiber intake commonly causes digestive discomfort. Gradually increasing intake over days to weeks, along with adequate water intake, is the more commonly recommended approach.
